Knee Strengthening Exercises: Build Support, Ease Pain

Updated September 10, 2026 · 7 min read

Knee strengthening exercises work by building the muscles that support and offload the joint — the quadriceps, hamstrings, and glutes — so the knee itself takes less strain and hurts less. The most effective, zero-impact moves are straight-leg raises, seated knee extensions, glute bridges, standing hamstring curls, and wall sits (partial). Contrary to the old belief that exercise “wears out” the knee, strengthening is a frontline treatment for knee pain and osteoarthritis. Aim for daily or near-daily sessions of 10–15 minutes, starting in a pain-free range and adding reps each week. Avoid deep squats, running and jumping while the knee is painful. Strong supporting muscles are the closest thing there is to a natural knee brace — and they build in weeks, not months.

When your knees hurt, strengthening the muscles around them is one of the most effective things you can do — it's like building a natural brace for the joint.

How does strengthening reduce knee pain?

The knee is stabilized by the muscles above and around it. When the quads and glutes are weak, the joint absorbs more force and hurts more. Strengthening them offloads the knee — which is why leading guidelines list exercise as a first-line treatment for knee osteoarthritis, ahead of many other options.

What should I avoid while it hurts?

How often and how to progress

These are gentle enough to do most days. Start with 2 sets of 10 in a pain-free range, add a rep or two each week, and only deepen the range as strength and comfort grow.

See a doctor if the knee is hot, swollen, locks, gives way, can't bear weight, or the pain follows an injury. This is general guidance, not a diagnosis.
